IF Basics

Concept: When you eat > What you eat

  • Simplifies eating (no constant meal prep)
  • Autophagy (cellular cleanup)
  • Insulin sensitivity improvement
  • Fat loss without tracking every calorie

IF Protocols

16:8 (Beginner-Friendly):

  • Fast: 16 hours
  • Eat: 8-hour window
  • My schedule: Fast 8 PM - 12 PM, Eat 12 PM - 8 PM
  • Best for: Beginners, sustainable long-term

18:6 (Intermediate):

  • Fast: 18 hours

My 16:8 Schedule

Fasting Window (8 PM - 12 PM):

  • 8 PM: Last meal finishes
  • 8-10 PM: Herbal tea, water
  • 10 PM - 6 AM: Sleep (easiest fasting)
  • 6-12 AM: Black coffee, water, zero-cal drinks
  • 12 PM: Break fast (first meal)

Eating Window (12 PM - 8 PM):

  • 12 PM: Meal 1 (high protein + carbs)
  • 4 PM: Meal 2 (protein + veggies + fats)
  • 7:30 PM: Meal 3 (balanced, largest meal)
  • 8 PM: Window closes (hard stop)

Calories: Same total as before (~2,200) Difference: Compressed into 8 hours

What I Ate

Meal 1 (12 PM - Break Fast):

  • 4 eggs scrambled
  • 2 slices whole wheat toast
  • Avocado (½)
  • Calories: 600

Meal 2 (4 PM):

  • Whey protein shake
  • Apple + almonds
  • Calories: 400

Meal 3 (7:30 PM - Largest):

  • 8oz chicken breast
  • 2 cups rice
  • Broccoli, peppers
  • Greek yogurt
  • Calories: 1,200

Total: ~2,200 calories (slight deficit from maintenance)

During Fasting Window

Training Fasted

Morning Workouts (Fasted):

  • Strength maintained
  • Some prefer this (I did)

Afternoon Workouts (Fed):

  • Train at 5 PM (during eating window)
  • More energy for heavy lifts
  • Post-workout meal immediately after

My Choice: Morning fasted (preference) Your choice: Whatever you prefer (both work)

Common Mistakes

Overeating during windowStill eat normal portions - Not a free-for-all

Breaking fast with junk foodNutrient-dense first meal - Protein + healthy fats

Not drinking enough waterGallon+ daily - Especially when fasting

Giving up after 3 days2-week adaptation - Push through initial hunger

Skipping proteinHigh protein - Preserve muscle, increase satiety

Who Should Avoid IF

Don’t Do IF If:

  • History of eating disorders
  • Pregnant/breastfeeding
  • Type 1 diabetes
  • Under 18 years old
  • On certain medications (consult doctor)

Proceed With Caution:

  • Type 2 diabetes (monitor blood sugar)
  • Very lean already (<10% BF men, <18% women)
  • High stress/poor sleep (can worsen)

Combining IF With Other Diets

IF + Keto:

  • Extremely effective for fat loss
  • Deep ketosis during fast
  • Appetite suppression amplified

IF + High Protein:

  • What I did (1.2g/lb protein)
  • Muscle preservation
  • Increased satiety

IF + Flexible Dieting:

  • Track macros during eating window
  • Precision + simplicity
  • Best of both worlds

Social Life

Challenges:

  • Breakfast meetings (drink coffee)
  • Early lunches (shift window)
  • Late dinners (adjust next day)

Solutions:

  • Flexible window (shift 12-8 to 1-9)
  • Skip IF one day if needed (not all-or-nothing)
  • Explain to friends (“I don’t eat breakfast”)

My Maintenance

After Fat Loss:

  • Still doing 16:8 (lifestyle now)
  • Eating window: 12 PM - 8 PM
  • Calories at maintenance (2,600)
  • Sustainable forever

Why Continue:

  • Love the simplicity
  • Mental clarity
  • Easy to maintain weight
  • No effort required

Advanced: OMAD Results

What I Did (4 weeks experiment):

  • One meal daily (7 PM)
  • 23-hour fast
  • 2,200 calories in one sitting

Results:

  • Lost 8lbs in 4 weeks
  • Extreme mental clarity
  • Saved massive time
  • Very challenging socially

Verdict: Effective but unsustainable for me long-term

Bottom Line

IF Protocol:

  1. Start 16:8 - 8 PM to 12 PM fast
  2. Black coffee AM - Suppresses hunger
  3. Protein-focused meals - Preserve muscle
  4. Stay hydrated - Gallon+ water
  5. 2-week adaptation - Push through initial hunger
  6. Sustainable - Can do forever

Not magic. Just simplifies calorie deficit.
