What Are Macros?

Macronutrients (Energy from food):

  • Protein: 4 calories/gram (muscle building, satiety)
  • Carbs: 4 calories/gram (energy, performance)
  • Fats: 9 calories/gram (hormones, absorption)

Total Calories = (Protein × 4) + (Carbs × 4) + (Fats × 9)

Calculate Your Macros

Step 1: Maintenance Calories (TDEE)

Quick Formula:

  • Sedentary: Bodyweight (lbs) × 14-16
  • Moderate activity: Bodyweight × 16-18
  • Very active: Bodyweight × 18-20

Example (180lbs, moderate):

  • 180 × 17 = 3,060 calories/day (maintenance)

Step 2: Set Goal

Fat Loss (Deficit):

  • -500 calories = 1lb/week loss
  • 3,060 - 500 = 2,560 calories

Muscle Gain (Surplus):

  • +300-500 calories = 0.5-1lb/week gain
  • 3,060 + 400 = 3,460 calories

Maintenance:

  • Keep at TDEE (3,060)

Step 3: Set Protein (Highest Priority)

Protein Target:

  • 1g per lb bodyweight (muscle retention/growth)
  • 180lbs = 180g protein
  • 180g × 4 cal = 720 calories from protein

Step 4: Set Fats (Hormonal Health)

Fat Target:

  • 0.3-0.4g per lb bodyweight
  • 180 × 0.35 = 63g fat
  • 63g × 9 cal = 567 calories from fat

Step 5: Fill Carbs (Remaining Calories)

Fat Loss Example (2,560 total):

  • 2,560 - 720 (protein) - 567 (fat) = 1,273 cal from carbs
  • 1,273 ÷ 4 = 318g carbs

Final Macros (Fat Loss):

  • Protein: 180g
  • Carbs: 318g
  • Fats: 63g
  • Total: 2,560 calories
