The Muscle Gain Formula

The Math:

  • Maintenance calories: Body weight (lbs) Ă— 15
  • Surplus for muscle: +300-500 calories/day
  • Protein: 1g per lb bodyweight
  • Carbs: 2-2.5g per lb (fuel for training)
  • Fats: 0.4-0.5g per lb (hormone production)

My Stats:

  • Starting: 150lbs, 12% body fat
  • Target: 170lbs, maintain leanness
  • Maintenance: 2,250 calories
  • Bulking: 2,650 calories (+400 surplus)
  • Result: 20lbs gained, 14% body fat (mostly muscle)

Macro Breakdown (2,650 Calories)

Protein (150g = 600 cal):

  • Target: 1g per lb bodyweight
  • Sources: Chicken, eggs, whey, Greek yogurt
  • Timing: Spread across 4-5 meals
  • Why: Muscle protein synthesis, recovery

Carbs (350g = 1,400 cal):

  • Target: 2.3g per lb
  • Sources: Rice, oats, sweet potato, pasta
  • Timing: Pre/post workout heavy
  • Why: Energy, glycogen, performance

The Dirty Bulk vs Clean Bulk Debate

Dirty Bulk (What I Did Initially - Don’t Recommend):

  • Eat everything, massive surplus (+1000 cal)
  • Fast weight gain (30lbs in 4 months)
  • Result: Got fat, felt sluggish, had to cut for 3 months

Clean Bulk (What Actually Works):

  • Moderate surplus (+300-500 cal)
  • Slow, steady gain (3-4lbs/month)
  • Result: Mostly muscle, stay lean, no harsh cut needed

Tracking & Adjustments

Week 1-2: Baseline

  • Track everything in MyFitnessPal
  • Weigh daily (same time, after waking, after bathroom)
  • Take average weekly weight

Week 3-4: First Check

  • Gaining 0.5-1lb/week? Perfect, continue
  • Gaining >2lbs/week? Reduce 200 cal, too fast
  • No weight gain? Add 200 cal, increase surplus

Month 2-6: Cruise

  • Adjust every 2 weeks based on scale
  • Increase calories as weight goes up (bigger body = higher maintenance)
  • By month 6, I was eating 2,900 cal to maintain 1lb/week gain

Training Fuel Timing

Pre-Workout (1-2 hours before):

  • High carb, moderate protein
  • Low fat (digests slow)
  • Goal: Energy, pump, performance

Post-Workout (Within 1 hour):

  • Fast protein (whey)

My 6-Month Transformation

Month 0 (Starting):

  • Weight: 150lbs
  • Body fat: 12%
  • Strength: Bench 185Ă—5

Month 3 (Halfway):

  • Weight: 160lbs (+10lbs)
  • Body fat: 13%
  • Strength: Bench 205Ă—5

Month 6 (Final):

  • Weight: 170lbs (+20lbs)
  • Body fat: 14%

  • Muscle gained: ~17lbs

Mini-Cut (Optional):

  • 4-6 week cut at -500 cal deficit

  • Prepare for next bulk cycle

Long-term:
