Went From 6 Hours to 90 Minutes Daily Screen Time
Phone addiction is real. Here’s how I broke free.
The Wake-Up Call
My Screen Time (Before):
- 6 hours 15 minutes daily average
- First thing AM: Check phone
- Last thing PM: Scroll until sleep
- 150+ pickups per day
- Constant anxiety, FOMO
Realization: Giving tech companies 43 hours/week of my life
The Dopamine Problem
Why Phones Are Addictive:
- Infinite scroll (no stopping point)
- Variable rewards (dopamine slot machine)
- Notifications (interrupt focus)
- FOMO (fear of missing out)
- Designed by addiction experts
Result: Attention span destroyed, constant distraction
My Digital Detox Protocol
Phase 1 - Remove Temptation (Week 1):
Delete Social Media Apps:
- Instagram, Twitter, TikTok - Gone
- Facebook, Snapchat - Deleted
- Can still access via browser (deliberate friction)
Remove Addictive Apps:
- YouTube app (browser only)
- Reddit app (deleted)
- News apps (all deleted)
- Games (uninstalled)
Keep Only:
- Messages, Phone, Calendar
- Maps, Banking, Spotify
- Camera, Notes
- Productivity apps
Disable Notifications:
- ALL apps (except calls, messages from contacts)
- No badges, no banners
- Check on MY schedule, not app’s
Phase 2 - Rebuild Habits (Week 2-4):
Morning:
- ❌ Phone alarm on nightstand
- âś… Alarm clock across room (get up to turn off)
- No phone for first 60 minutes awake
Throughout Day:
- Phone in drawer during deep work
- Grayscale mode (less appealing)
- Airplane mode when focusing
Evening:
- No phone 60 min before bed
- Charge in different room overnight
Phase 3 - Sustainable System (Week 5+):
Time Limits (iOS Screen Time / Android Digital Wellbeing):
- Social media (browser): 30 min/day
- YouTube: 30 min/day
- Everything else: Unlimited (but monitored)
Phone-Free Zones:
- Bedroom (no phone overnight)
- Dining table (meals without phone)
- Bathroom (yes, seriously)
- Social situations (pocket or bag)
Intentional Use Only:
- Purpose before picking up
- “Why am I opening this?”
- Complete task, put down
Grayscale Game-Changer
How:
- iOS: Settings → Accessibility → Display → Color Filters → Grayscale
- Android: Settings → Accessibility → Color Correction → Grayscale
Why:
- Removes dopamine hit of colors
- Apps designed with bright colors (addictive)
- Grayscale = instant reduction in appeal
Result: 40% less phone use immediately
Replacing Phone Habits
Before: Boredom = scroll phone After: Boredom = productive alternatives
New Habits:
- Reading: Kindle with physical books (20 books/year now)
- Thinking: Actually let mind wander (creativity returns)
- Talking: Conversations with people (imagine that)
- Walking: No earbuds, no podcast, just walk
Morning (Instead of scroll):
- Journal 10 minutes
- Read 20 pages
- Stretch, meditate
Commute (Instead of TikTok):
- Audiobooks, podcasts (intentional)
- Or silence (radical idea)
Evening (Instead of YouTube):
- Cook dinner (meal prep)
- Exercise, walk
- Build side projects
The Timeline
Week 1 (Withdrawal):
- Constant urge to check phone
- Phantom vibrations
- Boredom feels unbearable
- Hardest week, push through

- Urges decreasing
- Noticing free time

- New habits forming
- Screen time: 3 hours/day
- Focus improving

Results After 90 Days
Screen Time:
- Before: 6h 15min/day
- After: 1h 30min/day
- Saved: 4h 45min daily = 33 hours/week
What I Did With Time:
- Read 15 books
- Built 2 side projects
- Learned Spanish (Duolingo 30 min/day)
- Actual conversations with friends
- Better sleep (7.5 hours vs 6)
Mental Health:
- Anxiety: 8/10 → 3/10

Social Media Strategy
Deleted, Not Deactivated:
- Instagram: Check 1Ă— weekly (browser, laptop)
- Twitter: Deleted (toxic cesspool)

No Infinite Scroll:
- Set timer: 15 minutes max

Dealing With FOMO
Reality Check:
- You’re not missing anything important
- Memes will find you anyway
- Real news: still accessible
- Friends: will tell you in person
What I “Missed”:
- Drama (don’t care)
- Outrage bait (good riddance)
- Influencer BS (never cared)
- Doomscrolling (mental health improved)
What I Gained:
- Peace of mind
- Present in moments
- Deeper relationships
- Actual productivity
Phone Accountability
Tools:
- Screen Time Report (weekly review)

- Downtime (phone locks 10 PM - 6 AM)
Accountability Partner:
- Share screen time with friend

Common Challenges
“But I need it for work”:
- Email: Check 2Ă— daily (scheduled)
- Slack: Desktop only during work hours
- Work apps: Different profile (separation)
“What about staying connected?”:
- Calls, texts still work (better connection)
- Quality over quantity
- See friends in person (novel concept)
“I’ll miss important stuff”:
- Spoiler: You won’t
- Important things: people will tell you
- Everything else: not actually important
The Dumb Phone Experiment
Tried: Light Phone II (30 days)
- Calls, texts only
- No internet, apps, distractions
Result:
- Most peaceful month of life
- Couldn’t sustain (need maps, banking)
- But proved phone addiction is choice
Compromise: Smartphone with detox protocols

- Freedom - Block sites/apps on schedule
- Forest - Gamify phone-free time
- One Sec - Breathing before opening apps
Physical Barriers:
- Kitchen Safe - Time-locked container
- Lock phone away during work
- Extreme but effective

- uBlock Origin - Block infinite scroll
- News Feed Eradicator - Remove FB/Twitter feeds
- Unhook - Remove YouTube recommendations
What I Learned
Lessons:
- Boredom is good - Creativity needs space
- You’re not addicted to phone - You’re addicted to escape
- Life is happening offline - Phone prevents living it
- Focus is superpower - Deep work impossible with phone
- Peace > connection - Constant connectivity = anxiety
My Current Rules
Non-Negotiable:
- No phone first/last hour of day
- No phone in bedroom overnight
- Grayscale always
- Social media: browser, 1Ă— weekly
- Screen time under 2 hours daily
Flexible:
- Maps when needed
- Spotify for music/podcasts
- Kindle app for reading
- Banking, utilities
